How to Build a Weightlifting Platform

Building a weightlifting platform for your weightlifting gym or garage gym may seem like a daunting task. Don't worry, you don't need Bob Vila-esque skills to pull this off. Some simple tools will make this process much faster, but you don't need many. Build time: ~60-90 minutes What you'll need: 1" Wood Screws 2" Wood Screws 4 - 4'x8' Plywood Sheets for bottom 1 - 4'x8' Nicer Plywood Sheet for top 2 - 4'x6' Horse Stall Mats (you'll have extra) A Drill-Driver Sharp Utility Knife Straight Edge Tape Measure Here are the steps we used to build our 9 Olympic weightlifting platforms in Athletic Lab: Step 1: Lay two of the 4'x'8 sheets of plywood butted up next to each other in a vertical fashion. Be sure to get these two sheets as flush as you can. (Step 1) Step 2: Lay the remaining two 4'x8' sheets of plywood on top of the first layer in a horizontal fashion. Again, be sure to get all four sheets as flush together as you can on the outside edges. This will give it a nice finished appearance when complete. (Step 2) Step 3: Now that you have two layers, attach both layers by screwing the top layer to the bottom layer using 1" screws. We used about 10 screws around the edge of each plywood sheet (20 screws total). You can use more screws as needed. (Step 3) Step 4: Cut your two 4'x6' horse stall mats into four 4'x2' pieces. Interview with Lester Ho, The Training Geek

Lester Ho, commonly known as "The Training Geek" in the bloggosphere, is a weightlifting coach out of Australia. In addition to coaching weightlifting, he is currently finishing up his PhD in Biomechanics of the snatch. Lester graciously took the time to answer a few weightlifting questions for me. Interview: Question 1: Tell us a little more about The Training Geek and your new gym South East Strength. Lester Ho: The Training Geek is my blog which I started as I began my studies in Exercise Science. My interest in understanding the science behind exercise led me to starting this blog. Slowly, it was influenced by the areas of interest that I developed through my studies. When I decided to focus my studies on research and particularly the weightlifting movements, my focus for the Training Geek was to make it a source of information and knowledge based on experience and science for anyone who is keen on weightlifting. 4 Fundamentals of Elite Olympic Weightlifting

If you've ever browsed through Weightlifting videos on YouTube, then you know how many individual styles of weightlifting there are. The problem is not watching the videos, but rather trying to match one lifters exact technique. Pyrros Dimas, who will go down as one of the best weightlifters in history, throws his head back at the top of the pull. It works for him, but it probably won't work for 99% of weightlifters. Likewise, a large majority of Chinese weightlifters drop their chin and look down when catching a snatch.Rather than trying to replicate the small details each of these elite weightlifters are doing we need look at the commonalities across all elite weightlifters and what makes them so successful.So what technique of weightlifting is best? Well, I'm not here to answer that question or really even debate it. What we can do is try to pick out a few of the main commonalities almost all successful weightlifters do.1. Keep the bar closeThis is probably the king of commonalities among elite weightlifters. Any time the bar travels away from your body the chances of you making the lift successfully decreases. Even if you do hit the lift consistently, it's taking kilos away from your potential maximum lift. A couple of things that could contribute to the bar traveling away from the body: Weight is shifting too far forward and too quickly (this usually causes the next bullet point) Moving the hips/thighs to the bar rather than the bar to the hips/thighs (banging hips/thighs on bar) The arms are too tense. Lowering The Bar During Olympic Lifts

Olympic lifts are excellent for developing strength, power, coordination, and other biomotor abilities. Athletes outside of Olympic Weightlifters utilize the Clean, Jerk, Snatch, and their many derivatives to improve in their respective sport. Most of the time, athletes outside of Weightlifting use the Olympic lifts for multi-rep sets. It is important to note that when referring to "multi-rep sets", this means sets of 2-5 reps, nothing more. When performing multi-rep sets, there are a few reasons you may want to consider lowering the bar under control and with purpose. A major reason an athlete may lower the bar under control is the enhanced ability to absorb force. The ability to absorb force, such as sprinting and jumping, is important in almost every sport. As you bring the bar down, the weight will want to take you down with it. It is your responsibility to not look like a Raggedy Anne doll while doing so. The torso must stay very rigid while bringing the bar down. You will run the risk of injuring your lower back if your torso is relaxed. Along with absorbing force, this can also add more eccentric loading to the hamstrings (especially in the jerk lowering). It has been shown that eccentric exercise can provide protection against muscle damage. (1) This can be a great add on if you do very little direct hamstring strengthening as it can aid in reducing the likelihood of injury to the hamstrings and other injury-prone muscles. Pulling Speed & The Olympic Lifts

There are many things that can go wrong in the Olympic lifts. Hitting the correct positions at the appropriate times will determine much of your success in the lifts. Pulling speed is one thing you can control to make it easier to hit those correct positions. So how fast should your pull be? An answer you may commonly hear is "as fast as possible". I think that's a solid answer, but there should be one additional part - "as fast as possible within your technical ability." What does that necessarily mean? Worry about hitting the correct positions first, and only pull as fast as your technical ability allows. This top row shows some really great positions (from the floor to just below the power position). Your positions should look very similar to this before you worry about ripping the bar off the ground. From the floor to the top of your extension, the bar should be accelerating. During the pull, the speed of the bar is like shifting gears in a car. Typically, you have first through fifth gear. Gear one must precede gear two, must precede gear three, so on. This allows for seamless transitions and a gradual progression to faster speeds. In weightlifting, there are varying grades of fast with no pausing or hitching between them. If you tried to take off in fourth gear to accelerate faster, you would end up destroying your clutch and have to shift down to first gear anyway. Likewise, in weightlifting, if you started your pull in fourth gear you would likely blow past vital positions to maintain bar speed or have to slow it down to get in the correct positions. Training with Percentages & by Feel

Progressive overload is one of the guiding principles of weight training and sport performance. The idea of progressive overload is gradually overloading your body with a stimulus (i.e. heavy resistance training) to elicit a positive adaptation (i.e. getting stronger). This overloading can be done through various methods. In our Performance Fitness classes, intensity is one of the easiest variables to manipulate and to use to your advantage. You can manipulate intensity by feel or by percentage based increments. When working with percentages, intensity will refer to as a percentage of 1-rep max (1RM). A 1RM is a weight you can only accomplish one time and then you fail. Percentages are easy to figure out when it comes to grocery coupons, buying clothes, and when dealing with money in general, but it can get a little fuzzy when working in the weight room. Lets look at a quick example. If your 1RM back squat is 100kg, and you squat 80kg in the workout, you just squatted 80% of your 1RM. Simple, right? When your 1RM is 127kg, maybe it gets a little tougher, but the principle equation stays the same. If you wanted to lift 80% of your 1RM (127kg) you would multiply 127 by .8 (or 80%). The product is ~102kg. How do I use percentages in the context of a workout If the workout calls for "back squat 6x4", you should have an idea that your 4RM is 90% of your 1RM (according to the percentage charts in the weight room). 4 Exercises to Improve Snatch Technique & Consistency

The Snatch can be one of the most frustrating lifts. If you haven't spent a ton of time hammering technique you may have found that you might not miss a single lift one day and miss everything the next. Consistency is key when it comes to the Olympic lifts. Here are a few exercises that can improve technique and consistency in the Snatch. Overhead Squat Helps if: you lack overhead strength, you're uncomfortable under heavy weight. Unrack the weight as you would a back squat and move the hands to the same width as you would use for the Snatch. Push press the weight up and make sure the elbows are locked and pointing to the sides. The wrists should be extended position (think about a waiter holding a tray). As you squat continue to "press up" on the bar to remain in a stable position. Return to a standing position. Snatch Balance: Helps if: you're slow under the bar, have balance issues in the catch position, you're uncomfortable under heavy weight. Unrack the weight as you would a back squat and move the hands to the same width as you would use for the Snatch. Perform a dip and drive (as you would in a Jerk) while simultaneously pushing yourself under the weight as fast as possible. When pushing under the bar be sure to lock the elbows out and continue to press up against the bar. If the weight is light, ride the weight down into a full squat position. Why we don’t do max height box jumps

We've all seen videos like the one below where the athlete seemingly jumps out of the gym and higher than any superstar athlete will ever be capable of. While it may look cool, many misconstrue this as an effective way to improve their vertical jump. In fact, this way of box jumping has very little carry over (if any at all) to any athletic movement other than a max height box jump. What you are trying to achieve in a proper box jump is vertical hip displacement, not the maximum height that one's feet can obtain through tucking their knees to their chest. The extra height you are able to obtain by doing so is not contributing to enhancing your vertical jump capabilities nor will this technique improve your vertical jump when performed in a true athletic test setting. The only thing a max box jump does is inflate your perceived vertical jump capabilities and increase risk for injury. Many times when trying to perform a max height box jump, facilities will not have a high enough box. The reason many facilities don't have a high enough box to suffice is because a box that high is not needed for true athletic development. The only solution to reach a max height is to stack boxes or even worse stack bumper plates on top of one another. When stacking boxes or plates, you will effectively be reducing the surface area you have to jump on. This increase in height combined with reduced surface area immediately increases risk for missing the height and possibly falling on your back or head. 4 Tips For A Bigger Power Clean

The power clean is an excellent exercise to develop power and strength. While it is fairly simple to teach a group of athletes how power clean in a competent manner, it takes countless reps to maximize potential in this lift. Here are a few things to consider to maximize efficiency in the power clean. 1. Proper starting position: Arguably, the most important position is your starting position. The start position correlates very well with the amount of success an athlete has with the lift. The starting position is something you have complete control over. You can take all the time you need to set up. Get it right. There is more than one way to get to the top of the hill, but there are certainly a few things every athlete must do to be proficient at this lift. Chest up, shoulders back, back tight. We refer to the start position as the "Silver Back Gorilla position". I see far too many athletes relaxed in this start position. There should be built up tension from the start. This additional tension will transfer more power during the initial pull. There is much debate as to whether it is more beneficial to start with the shoulders in advance of the bar, on top of the bar, or behind the bar (yes, some elite lifters start with their shoulders behind the bar). Again, there is more than one way to get to the top of the hill, but for the purpose of minimizing errors; beginning athletes should start with the hips just higher than the knees and the shoulders in slight advance of the bar. 2. Why we don’t do high rep deadlifts

There's no doubt that deadlifts are a great exercise. They recruit many of the same muscles that are recruited while squatting (we all know the benefits of squats by the shear volume of them at Athletic Lab). Just because it's a great exercise doesn't mean it can't be used inappropriately. One of the inappropriate instances is when deadlifts are used when moving as fast as possible in high rep fashion. Just like when Olympic lifts are performed in high repetition fashion, it is inevitable that your deadlift form will break down as you fatigue. It is very common to see someone be able to push through a deadlift multiple times with very poor form and still complete the lifts to standard, albeit with a rounded back, hyperextended neck, and shaky legs to boot- a disaster waiting to happen. In contrast, when you reach a point of fatigue when squatting, you simply won't be able to stand the weight up. High rep squats can be a fine alternative to high rep deadlifts. Squats can give you some of the same benefits while lowering risk of injury. Although it may be considered appropriate when training for specific competitions that lend itself to these types of movements, like CrossFit-style competitions. However, not as appropriate for the 99% of people that don't ever plan on competing.
