Staying fit isn’t just about looking good—it’s about maintaining health, strength, and quality of life at every stage. As we age, our bodies and priorities change, and so should our fitness routines. Here’s an evidence-based guide to tailoring your training by decade to feel your best, perform well, and support healthy aging. Your 20s: Build the Habit, Push Your Limits During your 20s you should focus on establishing consistent routines and maximizing overall physical capacity. Early adulthood is your peak for muscle growth, bone density, and recovery. To do this develop strength with heavy, compound movements and build your cardio with intervals. Suggested Strategies Lift heavy with compound movements (deadlifts, squats, presses) to build a lean, strong physique. Cardio: HIIT, running, cycling—challenge your heart and lungs. Flexibility & Mobility: Yoga, dynamic stretching, and mobility drills prevent future aches. Sample different sports and activities to develop well-rounded fitness and avoid burnout. If you make exercise a non-negotiable habit in your 20s your body will thank you for decades! Your 30s: Maintain Muscle, Balance Life Physical capacity will begin to decline in your mid 20s if you aren't active. In your 30s and beyond, you need to actively counter gradual muscle loss, manage time, and prevent injury. Muscle mass starts to decline in the late 20s and early 30s, so the stakes rise for regular training. Suggested Strategies Strength train at least twice per week; focus on maintaining muscle and bone health. Cardio: 150min+ per week (moderate to vigorous). Athletic Lab Performance Fitness Revamp (Part 1)

Athletic Lab is excited to announce a complete revamp of our Performance Fitness class programming. The class schedule will stay the same for now, but we have reworked the structure and delivery of our adult fitness offerings to provide a better training experience for our members. The new programming starts on July 21. Mike Young, Athletic Lab’s Director of Performance, personally designed the new programming. He followed the best practices of training design to ensure a fun, safe, and effective experience. We have taken the best elements from our past 16 years of programming and combined them with the latest knowledge in sports science and training theory. What you can expect Focusing on What Matters Most. Many people have aesthetic fitness goals, and that’s perfectly fine. However, research on adult fitness and longevity shows that aesthetics are a less important byproduct of overall health and performance. Health, fitness, and performance throughout life are sometimes called healthspan. Acclaimed scientist Dr. Peter Attia explains what healthspan is and why it matters for adults. Our new programming emphasizes three key areas that are especially important for adults: Muscle strength Muscle mass Cardiovascular capacity Key Performance Indicators. With our new focus, you will have more regular opportunities to assess what matters most. Performance benchmarking has always been a hallmark of our Performance Fitness membership. Strength Training: The Key to a Longer, Healthier Life

In recent years, scientific research has increasingly highlighted the crucial role of strength training in promoting longevity and enhancing healthspan. While aerobic exercise has long been touted for its cardiovascular benefits, mounting evidence suggests that incorporating resistance training into your fitness routine can significantly impact your overall health and lifespan. The Longevity Boost A comprehensive meta-analysis published in the British Journal of Sports Medicine revealed striking results regarding the impact of strength training on mortality risk. The study found that individuals who engaged in weight lifting had a 9% to 22% lower risk of dying during the follow-up period compared to those who did not participate in strength training [1]. Even more impressive, those who combined strength training with moderate to vigorous aerobic exercise experienced a 41% to 47% lower risk of mortality during the study period [1]. Optimal Duration for Maximum Benefits Interestingly, research indicates that you don't need to spend hours in the gym to reap the longevity benefits of strength training. “Build” class joins Performance Fitness training schedule

Athletic Lab is excited to bring a new class to our Performance Fitness training schedule. The new class will be named "Build" and focus on functional hypertrophy. The class will be the first addition to our Performance Fitness class offerings in 4 years. Functional hypertrophy refers to muscle growth that enhances not only the size of the muscles but also their strength, power, and overall functionality. Unlike traditional hypertrophy, which focuses on increasing muscle size primarily for aesthetics, functional hypertrophy aims to improve the muscles' ability to perform specific physical tasks. Recent research suggests that lean muscle mass is a pillar of a wide range of health markers and this new class looks to follow best practices to develop lean and functional muscle mass. Means of Achieving Accentuated Eccentric Overload

Muscle contractions are the root of all movement. Muscles generate tension and pull on the skeleton (via tendons) to accelerate, stop or decelerate joints. Underpinning both these decelerative and stopping actions are what are known as eccentric muscle actions. An eccentric muscle contraction involves lengthening of the muscle. It occurs when a force applied to the muscle exceeds the momentary force produced by the muscle itself. If the load exceeds the capacity of the muscle, it results in the forced lengthening of the muscle-tendon system while contracting. This is known as an accentuated eccentric contraction and it has huge relevance in the training of athletes. Training eccentric capacities can be done through eccentric focused training. There are many means to accomplish this but accentuated eccentric training is one of the most effective. Accentuated eccentric training s a great method for well-trained and more advanced individuals to improve strength and power. It involves using loads on the eccentric (lowering or negative movement) phase of an exercise that exceed an individuals ability to move concentrically (raising or positive movement). In this post we'll examine some options to incorporate accentuated eccentric overloads (often times called AEL) into your training. Squat with Weight Releasers Supra-maximal Eccentrics on Traditional Exercises This involves using a load that exceeds your concentric, or lifting, strength. For instance, you can perform a squat by using a heavier load during the descent and a lighter load during the ascent. What’s More Important: Strength or Power?

He is currently taking part in the Athletic Lab Coaching Mentorship program.] Strength and power are often two terms that people throw around in the gym interchangeably. While both affect how well a lift is accomplished, they are not the same. Strength measures how much force your muscles can produce. Power, sometimes referred to as explosive strength can be described as the amount of work performed over a given period of time. The main factor that differentiates the two is that power accounts for the amount of time it takes to overcome the resistance. The variable of time refers to how quickly, or the speed at which an individual can execute the movement. In layman’s terms, power is the product of two key components; speed and strength. Outside of the technical differences within each of their respective definitions, the application of either strength or power heavily influences how one trains and formulates a program to favor one more so over the other. Three important variables that scope any training program and especially strength training are intensity, volume, and frequency. Intensity, simply put, is the amount of energy required per unit of time. Intensity can be measured by a handful of methods, such as RPE (rating of perceived exertion) and RIR (reps in reserve), which are two quick simple ways to gauge an individual's intensity day to day. To achieve this goal, without breaking the athlete, coaches are presented with a hard task of managing a very high number of variables that mutually interplay. Training load, volume, frequency, exercise order, RPEs, contraction speed, execution of an exercise, nutrition, sleep, and season time are some of the many variables that should be taken into consideration when designing a training program. It is almost impossible to keep all of these under control, yet as professionals, we should always aim for a “bit of perfection” in our training. Having said that, the main objective of this blog is to help coaches optimize their training variables within a taper in an attempt to elicit peak performance. The biggest question for sport performance professionals is: What to develop and which physical qualities to address in a short amount of time you have with your athletes? Given the fact that muscle cross-sectional area greatly correlates to muscular strength, some training plans should be hypertrophy focused [1]. Moreover, bodybuilding is a sport which primarily puts an emphasis on muscular growth. If we were to follow old-school bodybuilding ideology, we would like to introduce more modalities into our training program. As Arnold Schwarzenegger once said: “You have to go and use the SHOCKING PRINCIPLE. The Current State of Weight Training Among College-Age Females by Chinwendu Achonu

She is taking part in the Athletic Lab Coaching Mentorship program.] From physical health to mental health—and everything in between—weight training serves as a powerful catalyst for improving internal & external health markers. With consistent weight training, women can increase measures of bone mineral density, fat-free mass, strength, and power, while reducing risk of chronic cardiovascular and metabolic disease, depression, and anxiety (Bachero-Mena & Moral-González, 2021). These adaptations are especially noteworthy given that women are disproportionately affected by bone mineral loss and osteoporosis, heart disease, Alzheimer’s disease, depression, and generalized anxiety disorder (Kiley, 2019). And, these benefits are only a small subset of the notable adaptations that have been validated over the years. Benefits of Weight Training for Women The remarkable benefits of weight training for women have not always been so readily acknowledged by health experts however. In a 1925 interview with Dr. Thomas Wood, Director of Physical Education at Columbia University, he revealed that women in the late nineteenth and early twentieth century were “hindered in pursuit of athletic achievement by a general societal concern for the de-feminizing impact of sports as well as by the medical community’s belief that “strenuous” sports interfered with women’s reproductive capacities” (Todd, 1992, p. 4). The first two-thirds of the twentieth century was also marked by misinformation (Todd, 1992, p. 4).
